Frequent, controlled sub-threshold work instead of occasional heroic hard sessions. Two disciplined, moderately hard runs a week that you finish feeling like you had more in the tank is a very different training stimulus — and a very different injury profile — to one all-out effort every other week.

If you are new to structured sub-threshold running, cap it at one to two sessions this week — not the three to four used in the elite model — and see how your legs, Achilles, and overall fatigue respond before adding more.

Structure one session as roughly 3 × 10 minutes at a controlled “comfortably hard” effort — something you could describe in short bursts but wouldn't want to hold a full conversation through — with 2–3 minutes of easy jogging between reps, done as a single session rather than split across the day.

Keep every other run genuinely easy: a pace where conversation is easy, not a badge of honour to run it faster.
